How to use this calculator

Enter your weight, select your typical activity level, choose the climate you live in, and indicate how much caffeine you consume daily. The calculator adjusts your baseline water needs across all four factors and gives you a personalized daily target, in liters, milliliters, fluid ounces, and number of glasses.

One thing to note about the activity level: select based on your average week, not your best one. If you train hard three days but sit at a desk the other four, “Light” or “Moderate” is more honest than “Active.”

How much water should you actually drink?

The “8 glasses a day” rule has been around for decades, but there’s no solid science behind that specific number. It was likely a simplified interpretation of a 1945 recommendation from the US Food and Nutrition Board, which also noted that most of that water comes from food. The second half of the recommendation got lost over time.

What the science does support is a weight-based approach. Most clinical guidelines suggest roughly 35ml of water per kilogram of body weight as a baseline. That means a 60kg person needs about 2.1 liters, while a 90kg person needs closer to 3.1 liters, before adjusting for activity, climate, or other factors.

This calculator starts with that 35ml/kg baseline and adjusts upward based on how much water you’re likely losing through sweat, heat exposure, and caffeine’s mild diuretic effect.

Why does activity level matter?

During exercise, the body loses water through sweat, anywhere from 0.5 to 2 liters per hour depending on intensity and conditions. Even moderate daily movement like walking or light gym sessions increases water needs beyond the resting baseline.

The more consistently active you are, the more your body adapts to regular fluid turnover. Someone who trains five days a week has a fundamentally different hydration need than someone who walks to the car and back. This calculator scales your water target proportionally based on your selected activity level.

How does climate affect hydration?

Heat and humidity increase water loss through sweat, even when you’re not exercising. Living in a tropical climate can add 500ml–1 liter to daily water needs compared to a temperate environment. Altitude also plays a role, higher elevations cause faster breathing and increased water loss through respiration, though this calculator focuses on temperature and humidity as the primary climate variables. If you work outdoors or spend significant time in the heat, selecting “Warm” or “Hot” in the climate dropdown will meaningfully adjust your target.

Does caffeine dehydrate you?

This is one of the most persistent myths in nutrition. Caffeine is a mild diuretic, it does increase urine output slightly, but the water content of the coffee or tea itself more than offsets that effect. A cup of coffee doesn’t dehydrate you.

That said, heavy caffeine consumption (4+ cups daily) does create a measurable increase in fluid loss over time. This calculator adds 150ml per cup to your daily target as a modest offset, not because caffeine is dehydrating you, but because your kidneys are processing more fluid and a small buffer helps maintain optimal hydration.

What do the results mean?

Daily Water Goal is your total recommended intake from all liquid sources, water, tea, coffee, milk, juice, and water-rich foods like fruit and soup. You don’t need to drink this entire amount as plain water.

Glasses translates your goal into 250ml servings for easy tracking. If the calculator says 10 glasses, that’s your target spread across the day, not all at once.

Base Need is the amount calculated from your body weight alone (35ml × kg). This is the floor what your body needs at rest in mild conditions.

Activity and Climate Additions show how much extra water was added based on your selections. These are the adjustable variables. If your circumstances change you start training more, or the seasons shift, come back and recalculate.

How do you know if you're drinking enough?

Numbers are a starting point. Your body gives you better real-time feedback than any calculator can.

Urine color is the most reliable everyday indicator. Pale straw to light yellow means you’re well-hydrated. Dark yellow or amber means you need more water. Clear and colorless means you may be overhydrating, which is rare but possible.

Thirst is a late signal by the time you feel thirsty, you’re already mildly dehydrated. Building a habit of sipping throughout the day is more effective than relying on thirst to remind you.

Energy and focus are subtler indicators. Even mild dehydration (1–2% of body weight) has been shown to reduce concentration, increase fatigue, and worsen mood. If you’re hitting an afternoon slump, reach for water before coffee.

Can you drink too much water?

Yes, though it’s uncommon in everyday life. Overhydration technically called hyponatremia, happens when excessive water intake dilutes sodium levels in the blood. It’s rare outside of endurance sports (marathon runners, ultra-distance cyclists) where athletes drink large volumes over extended periods without replacing electrolytes.

For most people, the risk of drinking too little water is far greater than drinking too much. Your kidneys can process roughly 0.8–1 liter per hour. As long as you’re spreading intake throughout the day and not forcing several liters in a short window, overhydration isn’t a practical concern.

What counts toward your daily goal?

Everything liquid counts, plain water, sparkling water, tea, coffee, milk, juice, smoothies, and broth. Water-rich foods also contribute meaningfully. Cucumber, watermelon, strawberries, lettuce, and oranges are all over 85% water by weight. A diet rich in fruits and vegetables can supply 20–30% of daily water needs without drinking anything.

The only liquids that work against hydration are alcoholic drinks. Alcohol suppresses the antidiuretic hormone (ADH), which increases urine output significantly. If you drink alcohol, adding an extra glass of water per alcoholic drink is a sensible offset.
